Six weeks matter: what you do before wrestling season shows up on the mat

About six weeks is enough time to make a meaningful change in an athlete’s conditioning when the training is intentional.

Six weeks will not turn an untrained wrestler into a state champion, build years of strength, erase technical gaps, or create an elite athlete overnight. It can give an athlete enough time to improve work capacity, rebuild strength after time away, develop better movement mechanics, and prepare their body for the workload that comes with wrestling season.

That gives them a very different starting point once everyone gets back into the room.

USA Wrestling’s membership year officially runs September 1 through August 31. Youth folkstyle competition usually starts picking up later in the fall, while high school wrestlers generally begin their school season in November and compete through the winter.

For an athlete planning to compete this fall, the weeks leading into the season should have a purpose. A wrestler who uses that time to prepare can arrive at regular-season practice ready for a wrestling workload. A wrestler who has done very little physical preparation will spend part of the early season adapting to that workload while also trying to learn technique, wrestle live, and prepare for competition.

Both kids may be working hard, but they are starting in very different places.

Taking time away from wrestling can be good for wrestlers

We do not expect kids to wrestle twelve months a year. Some of our athletes wrestle through the spring and summer, while others play football, baseball, soccer, or another sport. Some families travel, and some kids simply need a break.

There are benefits to that variety. A kid playing soccer spends months accelerating, decelerating, changing direction, and working off one leg. A football player is exposed to sprinting, contact, and explosive movement. Baseball develops rotational movement and hand-eye coordination. Even kids who spend a summer swimming, biking, hiking, climbing, or simply playing outside are still building a broader movement base.

Young athletes benefit from learning how to use their bodies in more than one environment. As folkstyle season gets closer, their training can gradually become more specific to the physical demands they are about to face. That transition is where preseason strength and conditioning becomes useful.

Wrestling asks for a strange combination of physical abilities

Wrestling is difficult to condition for because the sport asks for several physical qualities at the same time. A wrestler needs enough aerobic fitness to keep working throughout a match and to recover between hard exchanges. They also need substantial anaerobic capacity because many of those exchanges are extremely intense. Strength matters when controlling positions and moving another body, while neuromuscular power matters when force has to be produced quickly.

Research examining wrestlers has identified cardiorespiratory fitness, strength, muscular endurance, anaerobic capacity, and explosive power as important physical characteristics of the sport. Research comparing higher- and lower-level combat-sport athletes has also found differences in strength, neuromuscular power, and anaerobic qualities.

This is why preseason conditioning deserves more thought than simply seeing how tired we can make somebody. Running has value. Assault bikes have value. Live wrestling obviously has value. So do barbells, dumbbells, medicine balls, jumps, short sprints, change-of-direction drills, and mobility work. The question is what adaptation we are trying to create with each of them and how that adaptation will help the athlete when wrestling begins.

Why wrestlers should jump

Jumping has a specific place in athletic training because it teaches athletes how to create force quickly and how to deal with force coming back into the body.

During a jump, an athlete pushes into the ground to create force. On the landing, the feet, ankles, knees, hips, and trunk all have to absorb that force while maintaining control. A repeated jump adds another demand because the athlete has to absorb the landing and rapidly produce force again.

That process involves what exercise science calls the stretch-shortening cycle. Muscles and tendons are loaded during a rapid lengthening action and then transition into a shortening action. When that sequence is trained well, the athlete becomes more efficient at producing explosive movement.

Wrestling gives athletes similar physical problems constantly, even though they do not look like traditional jumping. On a penetration step, the wrestler changes level, loads into the floor, and has a small window to generate enough force to get through an opponent’s defense. During a scramble, one foot may be planted while the athlete absorbs force from another direction, redirects the body, and immediately pushes somewhere else. After a hard sprawl, the wrestler has to reorganize their position and produce force again without much time to recover.

Plyometric training gives us a controlled way to develop some of those qualities. Research in adolescent athletes has found improvements in jumping ability, sprint performance, and change-of-direction ability following plyometric training. More volume is not automatically better, either. A 2026 meta-analysis found that greater numbers of jumps were not consistently associated with better results, which supports using deliberate programming instead of simply piling on repetitions.

Wrestling happens in every direction

A lot of traditional conditioning happens in a straight line, while wrestling constantly forces athletes to move laterally, diagonally, rotationally, and through awkward combinations of all of them. The hips may be moving in one direction while the shoulders are being pulled somewhere else. An athlete may have most of their weight on one leg while another person is actively trying to disrupt their balance.

Multidirectional training gives us a controlled place to work on those demands. Athletes can learn to plant a foot and control their knee position, decelerate before changing direction, and produce force laterally as well as forward and backward. Lateral bounds develop side-to-side force production, rotational medicine-ball work develops power through another plane of movement, and single-leg strength work can expose differences between sides that bilateral exercises sometimes hide.

Those exercises do not have to look exactly like wrestling moves to have value. Wrestling practice teaches technique. Strength and conditioning develops physical qualities that give the wrestler more options when technique puts them into an unpredictable position.

Fast-twitch training is really about how quickly you can access force

The phrase “fast-twitch” gets thrown around a lot in sports. There are different muscle-fiber characteristics, and genetics influence how athletes are built, but training still plays a substantial role in how effectively an athlete recruits muscle and produces force.

For wrestling, one of the useful concepts is rate of force development, which describes how quickly an athlete can produce force. A heavy strength exercise may allow several seconds to create a large amount of force. A wrestling exchange usually gives the athlete a much smaller window. Shots, re-attacks, mat returns, stand-ups, and scrambles often require an athlete to access strength almost immediately.

An athlete can therefore be very strong in a traditional lift and still struggle to express enough of that strength quickly enough during competition. Short accelerations, jumps, medicine-ball throws, and appropriate explosive lifting variations give athletes opportunities to practice producing force with speed and intent.

Recovery between those efforts matters, particularly early in a training cycle. If every sprint becomes slower and every jump gets lower because the athlete is exhausted, we are no longer training the same physical quality. As the season approaches, conditioning can gradually ask an athlete to reproduce high-output efforts with less recovery because wrestling eventually requires exactly that: producing meaningful force after fatigue has already accumulated.

Strength gives us more force to work with

Power development works better when an athlete has a useful foundation of strength.

For youth wrestlers, strength programming should match age, training experience, movement competency, and physical maturity. A newer athlete may spend considerable time learning how to squat, hinge, brace, push, pull, carry, and control their own body weight before heavier loading becomes useful.

Lower-body strength matters because wrestlers drive into the floor constantly. Pulling strength is involved in hand fighting and positional control. Grip and forearm strength have obvious applications, while trunk strength helps transfer force between the upper and lower body and helps the athlete resist being rotated, folded, or extended by an opponent.

Single-leg strength deserves attention because wrestling rarely gives athletes perfectly symmetrical positions. Strength training also allows us to expose athletes to progressively greater forces in a controlled environment, where they can learn how to create tension, maintain position, and handle load before the unpredictability of live wrestling gets added.

Mobility has to be usable

Wrestlers routinely end up in positions that would look ridiculous in most other sports. Deep hip flexion, ankle dorsiflexion, shoulder extension, trunk rotation, and awkward combinations of all of them are normal parts of scrambling.

Flexibility tells us whether an athlete can reach a position. Athletic mobility also requires enough strength and control to manage that position when force is applied. An athlete may be able to passively stretch into a large range of motion and still lack the strength to control themselves near the end of that range.

Wrestling has a habit of finding those weak spots because an opponent is actively pushing and pulling the body into positions the athlete did not choose. Good programming gives athletes opportunities to develop strength through appropriate ranges of motion, with regular attention to the hips, ankles, shoulders, and thoracic spine because restrictions in those areas can affect stance, level changes, penetration steps, sprawls, and scrambling.

No training program can make an athlete injury-proof. Coaches can still prepare tissues for load, improve movement competency, progressively expose athletes to force, and avoid asking an unprepared body to suddenly tolerate a full wrestling workload.

Athlete development has changed

Previous generations of athletes were often conditioned primarily by doing more of their sport and performing exercises that had been passed from one generation of coaches to the next. A lot of good athletes came out of those rooms, and coaches learned a tremendous amount through experience.

Sports science has given coaches better ways to understand why some methods worked, why others created large amounts of fatigue without producing the adaptation coaches expected, and how different forms of training can be combined more intelligently.

We can separate true speed work from conditioning so that every sprint does not become punishment. We can teach landing and deceleration mechanics. We can develop strength during seasons when an athlete is participating in another sport, and we can change training volume based on what the athlete is already doing outside the weight room.

Cross-training has also become much more deliberate. A wrestler can benefit from sprinting, a distance runner can benefit from lifting, and a football player can benefit from mobility work. A wrestler who spends part of the year playing soccer may return to the mat with better footwork and change-of-direction ability even though they did not practice a single takedown during soccer season.

That broader approach gives young athletes room to develop over a longer timeline. A ten-year-old does not need twelve consecutive months of wrestling competition to continue moving toward becoming an excellent sixteen-year-old wrestler.

Random motivation is not a training program

One of the easiest mistakes to make in wrestling is waiting until an important competition gets close and suddenly deciding it is time to “get in shape.”

Going out and running every day during the week before the state tournament does very little to improve an athlete’s actual conditioning in time for that tournament. Physiological adaptations require repeated training exposures and recovery over time. A sudden spike in running volume is far more likely to create excessive soreness or an overuse problem such as shin pain than it is to produce some dramatic last-minute improvement in wrestling fitness.

The same thing happens when athletes go from doing almost nothing to adding extra sprints, extra lifting, extra conditioning, and extra live wrestling all at once because a big tournament is coming.

Effort is not the problem. Timing and programming are.

Specific, progressive preparation gives the body time to adapt to increasing workloads. Speed work can stay fast enough to develop speed. Strength work can progress without destroying the athlete for wrestling practice. Conditioning can become harder as work capacity improves, and recovery can be built into the process instead of becoming something we think about after an athlete is already beat up.

By competition time, that athlete can perform at a higher level with less wasted effort because their body has already practiced producing, absorbing, and repeating the kinds of forces the sport requires.

Preparation works much better when it happens before panic sets in.

Training does not work well when the athlete is underfed

Nutrition belongs in the training plan because young athletes are recovering from substantial physical stress while they are also growing.

A wrestler may be lifting, jumping, sprinting, conditioning, and practicing several days a week while also going through normal childhood or adolescent development. Their body needs enough total energy to support both processes.

When energy intake repeatedly falls short of what the body needs for normal physiological function and exercise, athletes can experience low energy availability. Prolonged or severe low energy availability can contribute to Relative Energy Deficiency in Sport, commonly called REDs. The International Olympic Committee’s consensus statement describes REDs as a condition that can affect male and female athletes and impair multiple aspects of health and athletic performance.

For wrestlers, the practical consequences are straightforward. Training creates a demand for adaptation, and the body needs energy and nutrients to carry out the repair and rebuilding that follow. Protein supplies amino acids used in tissue repair and growth. Carbohydrates help replenish glycogen used during high-intensity exercise. Dietary fats support normal physiological function, while vitamins and minerals contribute to bone development, muscle function, energy metabolism, and recovery.

When training volume keeps increasing while food intake stays too low, the athlete is being asked to recover from more work with fewer resources available to do it. Research on low energy availability has linked it with health consequences and performance problems, including poorer explosive power in male athletes under experimentally induced low-energy conditions.

That is a terrible trade in a sport that relies so heavily on strength, speed, explosive power, and the ability to repeatedly produce high-output efforts.

Food belongs in the strength and conditioning program

A wrestler’s diet does not need to be perfect, trendy, or complicated. It does need to provide enough food and enough nutritional variety to support training and growth.

For most youth athletes, that means consistent meals built around nutrient-dense foods and enough total energy for the work they are doing. Protein-rich foods provide building blocks used in repair and growth. Carbohydrate-rich foods provide an important source of fuel for repeated high-intensity exercise. Dietary fats contribute energy and support normal physiological function. Fruits, vegetables, dairy foods, whole grains, and other nutrient-dense options help provide the micronutrients athletes need for bone development, recovery, and everyday health.

Hydration belongs in the same conversation. An athlete who gets through most of the school day with very little food and water is already playing catch-up before practice starts.

The hard practice itself is only part of what builds an athlete. The workout creates training stress, and the body responds afterward. Sleep, adequate food, hydration, and appropriate recovery influence how well the athlete adapts to the work they just did.

Coaches can write the best strength and conditioning program in the world, but we cannot out-program an athlete who is chronically underfed.

Wrestling’s relationship with weight deserves better

Weight classes are part of wrestling, and as athletes get older and more competitive it can be reasonable to understand how body composition affects performance. Problems begin when chronic under-fueling becomes the primary method of reaching a weight class.

A lower number on the scale does not automatically create a more competitive wrestler. If reaching that number comes with declining strength, reduced power, poor training quality, difficulty concentrating, or slower recovery, the athlete may technically be lighter while also becoming less capable on the mat.

The preseason gives athletes and families more time to approach body composition gradually. An athlete who begins training six or eight weeks before competition has time to establish regular meals, improve food quality, increase activity progressively, and allow body composition to respond to consistent training.

That is much easier to manage than discovering a few days before weigh-ins that a wrestler is several pounds above a target somebody selected without much planning.

For growing athletes, normal development also has to be part of the conversation. Kids are supposed to get bigger as their bones lengthen, muscle mass changes, organs grow, and puberty changes the way their bodies carry weight. Kids mature at different rates, and a well-fed wrestler who becomes stronger and eventually moves into a higher weight class may be developing exactly as they should.

Under-fueling can make the entire season harder

Restricting food can create a temporary change on the scale, but it can also leave an athlete trying to train while hungry, tired, and poorly recovered. That problem becomes more obvious once training volume increases and the wrestler is balancing practice several days a week, strength training, school, homework, normal growth and development, and weekend competition.

Their energy requirements do not disappear because wrestling has weight classes.

A preseason built around consistent training and consistent nutrition gives the body time to settle into a more sustainable routine before competition creates additional pressure. Athletes who need individualized guidance around body composition or weight should work with qualified sports medicine and sports nutrition professionals, particularly while they are still growing.

The goal should be for the wrestler who steps onto the scale to still have the strength, speed, energy, and cognitive sharpness they need when they step onto the mat.

Why six weeks can make such a difference

Training adaptations take time, which is exactly why beginning before the season helps.

In roughly six weeks, an athlete can accumulate dozens of intentional training exposures. Two well-planned strength sessions each week provides around twelve opportunities to practice and progressively load fundamental movements. Regular exposure to jumping, sprinting, and change-of-direction work gives the nervous system repeated chances to practice producing and controlling force quickly. Mobility can be addressed several times each week, while conditioning can progress from rebuilding general work capacity toward repeated higher-intensity efforts as the competition season gets closer.

Six weeks also gives families time to establish habits that become much harder to fix once the calendar fills with practices and tournaments. Athletes can begin eating breakfast consistently, bringing enough food to school, hydrating throughout the day, eating after practice, and getting into a better sleep routine before weekends start revolving around competition.

Research involving youth athletes has found measurable responses to plyometric programs lasting as little as four weeks, although the size and consistency of those adaptations vary with age, training history, program length, and training design. Six weeks therefore represents a useful preseason block, not a magic physiological deadline.

An athlete can become noticeably more prepared in that amount of time while still having plenty of development left once wrestling begins.

What preseason preparation changes once practice starts

The first several weeks of wrestling practice already have plenty of jobs. Athletes need to sharpen technique, coaches need to introduce systems and positions, wrestlers need live mat time, younger athletes need to relearn the rhythm of practice, and experienced athletes need to regain timing against other bodies.

When an athlete arrives with some strength, conditioning, mobility, and movement quality already built, those early practices can focus more heavily on wrestling development. Their legs have already been jumping, accelerating, and decelerating. Their bodies have gradually been exposed to increasing workloads, and their joints have been moving through useful ranges. Ideally, they have also spent several weeks eating enough, hydrating consistently, and getting used to recovering from regular training.

The athlete who prepared still has to work hard. They still have to wrestle themselves into wrestling shape, sharpen technique, and continue improving throughout the season. They simply do not have to build every physical quality at the exact same time.

Six weeks will not win a title for anybody, but six intentional weeks can put an athlete in a much better position to do the work that eventually might.
